Why Do Plateaus Happen?

A weight-loss plateau is when progress stops. It's a normal adaptive response: as you get lighter, you need less energy, and your body enters energy-saving mode.

  • •Slower metabolism: weight loss → lower BMR
  • •Adaptive thermogenesis: the body becomes more energy-efficient
  • •Unconscious activity drop: reduced NEAT
  • •Falling leptin: more hunger, less satiety
  • •Muscle loss: losing muscle lowers metabolism further

Plateaus typically arrive 3-6 months in, around the point you've lost 10% of body weight.

Strategy 1: Recalculate Calories

As weight drops, maintenance calories drop too. Keeping your original numbers slowly shrinks your actual deficit.

  • •New TDEE: recalculate using your current weight
  • •Reset the deficit: subtract 300-500kcal from the new maintenance
  • •Caution: going too low backfires (minimum 1,200/1,500kcal)

Strategy 2: Audit Your Diet (Calorie Creep)

If you're thinking "I barely eat — why am I not losing?", suspect unconscious calorie creep.

  • •Log 100% of one week: every sauce, drink, and single bite
  • •Weekend check: strict weekdays → weekend blowouts?
  • •Watch eyeballing: has your rice portion quietly grown?
  • •Healthy-food overeating: nuts and avocado have calories too

Strategy 3: Change Your Training

Repeat the same workout and your body adapts. It needs a new stimulus.

  • •Switch modality: running → swimming, cycling
  • •Change intensity: add HIIT or increase load
  • •Add strength work: maintain or grow muscle
  • •Reorder: lift first, cardio after
  • •Paradoxical rest: if overtrained, take a week off

Strategy 4: Refeed Day

A strategic high-carb day that restores leptin.

  • •Frequency: once every 2-4 weeks
  • •Method: eat at maintenance, mostly carbohydrates
  • •Effects: leptin recovery, temporary metabolic boost, mental reset
  • •Caution: a planned meal, not a binge
  • •Next day: straight back to the diet

  • •Calories: maintenance level (no deficit)
  • •Effects: hormone normalization, mental recovery
  • •Weight: may rise 1-2kg (mostly water)
  • •Restart: resume the deficit after the break

Strategy 6: Check Sleep and Stress

  • •Sleep deprivation: raises cortisol, insulin resistance, appetite-hormone chaos
  • •Chronic stress: promotes fat storage, especially belly fat
  • •Target: 7-9 hours of sleep, practice stress management
  • •When improved: many break their plateau within 2-3 weeks

Strategy 7: Measure More Than Weight

Your weight may be flat while your body composition changes. Muscle gained + fat lost = same weight.

  • •Body measurements: waist, hips, thigh circumference
  • •Body fat: InBody scan or calipers
  • •Clothing fit: are your pants looser?
  • •Photo comparison: same conditions, 2-4 weeks apart
  • •Fitness change: improved performance
